Zone 2 training is everywhere. YouTube, podcasts, Strava. Ever since Peter Attia brought the topic to a broad audience through his book Outlive and his podcast The Drive, everyone seems to be talking about it. But zone 2 isn’t new. Elite athletes have trained this way for decades, and the science behind it goes back to the pioneering work of Iñigo San Millán at the University of Colorado.

Popularity has a downside too: confusion. What exactly do we mean by zone 2? Which zone model are we using? And how do you know you’re actually training in zone 2, not too hard or too easy?

In this article, we explain the physiology, cover the benefits, and show you how to determine your personal zone 2 accurately.

What is zone 2, physiologically?

Zone 2 refers to the intensity just below your aerobic threshold (LT1). At this intensity, your body produces lactate but can also clear it completely. The concentration in your blood stays stable, typically around or below 2 mmol/L.

Something important happens at the cellular level: you’re training the aerobic energy system in the most efficient way possible. Your mitochondria, the powerhouses in your muscle cells, get stimulated to grow in number and in function. This process is called mitochondrial biogenesis.

San Millán, who works with UAE Team Emirates (Tadej Pogačar’s team) among others, describes zone 2 as the intensity at which type I muscle fibers are maximally recruited without significant help from type II fibers. It’s exactly the threshold where aerobic capacity improves the most.

Here’s the key thing to understand: zone 2 feels easy. Surprisingly easy, even. You can hold a conversation, your breathing stays controlled, and you don’t feel like you’re training hard. That’s exactly the point.

The zone 2 confusion: which model are we talking about?

This is where it gets complicated. Multiple zone models exist, and they use the same numbers for different intensities.

Coggan’s 5-zone model (the standard in cycling) defines zone 2 as “Endurance,” roughly 56-75% of your FTP. This lines up reasonably well with the physiological definition.

Seiler’s 3-zone model splits training simply into low, moderate and high. What we call zone 2 falls under zone 1 here, the low intensity band.

Heart rate zones (the best-known model for recreational athletes) calculate zones as a percentage of your max heart rate. Zone 2 typically sits between 60-70% of HRmax. The problem: these percentages are based on averages and can vary significantly between individuals.

Garmin, Polar, COROS and other sports watches each use their own calculations, often based on age-dependent formulas. The zone 2 your watch shows you doesn’t have to match the physiological zone 2 San Millán describes.

The conclusion is clear: if you take zone 2 training seriously, you need a method that reflects your individual physiology. A generic formula isn’t enough.

The benefits of zone 2 training

Why do professional athletes spend 75-80% of their training time at low intensity? The list of physiological adaptations is impressive.

Mitochondrial biogenesis

Zone 2 training stimulates the creation of new mitochondria and improves the function of existing ones. More and better mitochondria means your muscles can produce energy from fats and carbohydrates more efficiently. This is the foundation of endurance capacity.

Fat oxidation

At zone 2 intensity, you draw a large share of your energy from fat. Training consistently at this intensity improves your body’s ability to use fat as fuel. This matters for longer races (marathon, Ironman, cycling events) where glycogen stores are limited.

Capillary density

Prolonged low-intensity effort stimulates the growth of small blood vessels (capillaries) around your muscle fibers. More capillaries means better oxygen delivery and waste removal. This improves not just your performance but also your recovery capacity.

Recovery capacity

Zone 2 sessions stress your body just enough to trigger adaptations, without being so hard that you need long to recover. This lets you build more training volume without tipping into overtraining.

Cardiovascular health and longevity

This is the connection Attia makes. Zone 2 training improves your VO2max, lowers your resting heart rate, improves insulin sensitivity, and reduces the risk of metabolic disease. Research suggests that higher cardiorespiratory fitness is one of the strongest predictors of life expectancy.

How do you determine your zone 2?

Several methods exist, with widely varying accuracy.

Lactate testing (most accurate)

A lactate test measures the actual lactate concentration in your blood at increasing intensity. You cycle or run in 3-5 minute steps, with a drop of blood drawn from your earlobe or finger after each step. The result is a lactate curve that shows exactly at which heart rate and power (or pace) your aerobic threshold sits.

This is the gold standard. No estimate, no formula, just a direct measurement of what’s happening in your body. The upper boundary of zone 2 corresponds to the point where lactate starts rising above baseline, typically around 1.5-2.0 mmol/L, though this varies from person to person.

A bonus: repeating the test periodically (every 8-12 weeks, for example) lets you objectively measure whether your aerobic capacity is improving. If you can cycle harder or run faster at the same lactate value, you know the training is working.

The talk test

A surprisingly effective and free method. If you can comfortably talk in full sentences during training without gasping for air, you’re probably in zone 2. Once your sentences get shorter and you need pauses to breathe, you’re heading toward or past your aerobic threshold.

Research from the University of Valencia showed that the talk test correlates reasonably well with ventilatory thresholds. It’s not a perfect measurement, but as a starting point it’s useful.

Heart rate estimation

As a rule of thumb, 60-70% of your max heart rate is often cited, or 70-80% of your heart rate reserve (Karvonen method). The problem is that you first need to know your true max heart rate (not the 220-minus-age formula, which can be off by 10-15 beats), and individual variation is large.

Perceived exertion (RPE)

On a scale of 1-10, zone 2 should feel like a 3-4. It’s effort, but comfortable. You could sustain it for hours. If you’re already thinking “when will this be over?” after 30 minutes, you’re probably training too hard.

Common mistakes

Training too hard

By far the most common mistake. Zone 2 feels slow. Uncomfortably slow, especially if you’re used to always “pushing on.” Many athletes end up training in what scientists call the “grey zone”: too hard for real zone 2 adaptations, too easy for intensity benefits. The result is a mediocre stimulus with above-average fatigue.

A concrete example: a cyclist with an FTP of 280 watts should be doing zone 2 sessions around 155-185 watts. That feels almost embarrassingly easy, especially in a group ride. But that’s the point.

Insufficient volume

Zone 2 works through accumulation. A single 45-minute session per week won’t move the needle. Most training plans for endurance athletes include at least 3-4 zone 2 sessions per week, lasting 60 minutes to several hours each.

Impatience

Aerobic adaptations take time. Mitochondrial biogenesis, capillary growth and improved fat oxidation are processes that unfold over weeks and months, not days. Expect at least 6-8 weeks of consistent training before you see measurable improvements.

Zone 2 in your training plan

The 80/20 rule is a good starting point: 80% of your training volume at low intensity (zone 2), 20% at high intensity (around and above the anaerobic threshold). This is the polarized training model that researchers like Stephen Seiler have extensively documented in successful endurance athletes.

That doesn’t mean every week looks exactly like this. In the base phase, the zone 2 percentage can climb to 90%. Closer to races, the balance shifts toward more intensity.

The key principle: zone 2 training doesn’t replace intensity work. It’s the foundation your HIIT sessions, tempo runs and race-specific training are built on.

Zone 2 by sport

Cycling

Long endurance rides of 2-4 hours on flat or rolling terrain are the classic zone 2 format. Use power as your guide where possible, since heart rate responds with a lag and is affected by temperature, caffeine and sleep quality. Keep the legs turning easily, and resist the urge to “push it” on a small climb.

Running

Easy runs are the running equivalent of zone 2. For many recreational runners, this means a pace considerably slower than race pace. A runner with a 10K PR of 45 minutes (4:30/km) might train zone 2 around 5:30-6:00/km. That feels slow, and that’s correct.

Triathlon

Triathletes benefit twice over from zone 2 training: it builds aerobic capacity across three disciplines, and the low load lets you handle more total training volume. Many triathlon coaches deliberately schedule zone 2 sessions as combination workouts (brick sessions) at low intensity.

From guessing to measuring

Zone 2 training works. That’s no longer up for debate. The question is whether you’re actually training in zone 2, or drifting somewhere in the grey zone where the benefits are smaller and the fatigue is bigger.

A lactate test removes that uncertainty. You get exact heart rate zones and power zones based on your physiology, not a formula. And by repeating the test, you can track your progress objectively.

The difference between guessing and measuring is often the difference between months of training without clear progress and structured work toward your goals with visible improvements in your lactate curve.
