How you distribute your training hours across different intensities is probably the single most important decision in your training plan. More than total volume, more than the specific workouts. This distribution determines whether your body adapts, stagnates or gets overtrained. Yet after decades of research, the debate over the ideal approach still isn’t settled.
Two models dominate that debate: polarized training and pyramidal training. In this article we explain both, look at what the scientific research says, and help you figure out which approach fits your situation.
What is training intensity distribution?
Training Intensity Distribution, or TID, describes how you split your total training time across three intensity zones. Those zones are usually marked out based on two physiological thresholds:
- Zone 1 (below the aerobic threshold): low intensity, you can talk comfortably. This is the classic “easy run” or recovery session.
- Zone 2 (between the aerobic and anaerobic threshold): moderate intensity, the so-called threshold zone. You can still talk, but it takes effort.
- Zone 3 (above the anaerobic threshold): high intensity, intervals, VO2max work. Talking is no longer possible.
The aerobic threshold (LT1) is the point where lactate just starts to rise above resting level. The anaerobic threshold (LT2) is the point where lactate rises exponentially and you can’t sustain that effort for long.
How you split your hours across these three zones shapes the character of your training. And that’s exactly where the debate starts.
The polarized model: the 80/20 approach
The polarized model became known mainly through the work of Stephen Seiler, an American-Norwegian sports scientist who analyzed the training behavior of successful Scandinavian cross-country skiers, rowers and runners. His finding: the best endurance athletes in the world trained surprisingly often at low intensity and surprisingly rarely in the middle zone.
The split looks roughly like this:
- ~80% in zone 1 (low intensity)
- ~0-5% in zone 2 (moderate intensity)
- ~15-20% in zone 3 (high intensity)
The name “polarized” comes from those two poles: a lot of low, a lot of high, very little in between. The 80/20 principle you may already know refers to the same philosophy.
The idea behind the model is that low intensity provides enough stimulus for aerobic adaptations (more mitochondria, better fat metabolism, capillary growth) without overloading the body. High intensity delivers the stimulus that really upgrades the engine: VO2max, anaerobic capacity, speed. The middle zone is supposedly too hard to recover from, but not hard enough to trigger the big adaptations. The worst of both worlds.
Seiler didn’t find this pattern only in cross-country skiers. Similar distributions showed up in Kenyan runners, Spanish cyclists and Australian swimmers. It looked like a universal trait of successful endurance training.
The pyramidal model: the traditional approach
The pyramidal model is what the name suggests: a pyramid. Most volume at low intensity, less at moderate intensity, and the least at high intensity.
A typical distribution:
- ~75-80% in zone 1
- ~15-20% in zone 2
- ~5% in zone 3
This is the model many traditional training plans are built on. You build a broad aerobic base at low intensity, add threshold work to raise your lactate threshold, and include a modest amount of high intensity to sharpen things up.
The pyramidal model matches how many coaches intuitively plan: building gradually from light to heavy, with the bulk of the work at a level the body can absorb well. It’s less radical than the polarized model in how much it avoids the middle zone.
The threshold model: the third way
For the sake of completeness, there’s a third approach that keeps coming up in the debate: the threshold model. Here you spend a significant share of your training time at moderate intensity, around your lactate threshold. Think tempo runs, sweet spot intervals in cycling, or longer blocks at threshold power.
A typical distribution:
- ~50-60% in zone 1
- ~30-40% in zone 2
- ~5-10% in zone 3
This model is popular among recreational athletes with limited training time. The logic seems tempting: if you can only train 6 hours a week, why spend 5 of those hours going slow? Get more “bang for your buck” by training harder.
Yet many researchers consider this the least effective model. The reason: chronic exposure to moderate intensity leads to higher sympathetic stress, longer recovery times and a greater risk of stagnation. The so-called “no man’s land” of training.
What does the research say?
The scientific debate around TID has moved forward considerably over the past ten years. A few key publications:
Stöggl & Sperlich (2014) ran one of the most-cited studies. They had 48 trained endurance athletes train for nine weeks according to four different models: polarized, pyramidal, threshold and a high-volume low-intensity model. The polarized model came out on top, with the largest improvements in VO2max, time to exhaustion and power at the fourth lactate threshold.
Meta-analyses published since then partly confirm this picture. Polarized training consistently delivers better results than threshold training. But the comparison between polarized and pyramidal is less clear-cut. Several reviews show that the difference between these two models is small and often not statistically significant.
Recent scoping reviews from 2025 add an important nuance: context is everything. The optimal distribution depends on the sport, the athlete’s level, total training volume and the phase of the season. There’s no one-size-fits-all answer.
One consistent pattern is that too much training in zone 2 (the middle zone) is rarely beneficial. Whether you choose polarized or pyramidal, both models share the principle that the majority of your training should happen at low intensity.
Context is everything
Why isn’t there a definitive answer? Because the optimal distribution depends on several factors:
Sport. Cross-country skiing and rowing lend themselves better to a polarized approach because of the high training volumes common in those sports. In running, it’s harder to rack up extremely high volume at low intensity because of the mechanical load on the body. Cycling sits somewhere in between.
Athletic level. Elite athletes training 15-25 hours a week have enough volume to keep 80% low and still get plenty of absolute hours of high intensity. A recreational athlete training 5 hours a week who keeps 80% low has only 1 hour a week left for intense work. That may not be enough stimulus.
Training volume. This ties into the previous point. The more you train, the more a polarized distribution makes sense. At high volume, you need the recovery that low intensity provides. At low volume, you may need to be more pragmatic with your split.
Phase of the season. Most periodization models shift from a more pyramidal distribution in the base period (broad aerobic build-up) toward a more polarized distribution closer to race season (sharper, more specific). It’s not either/or, it’s a matter of when.
In practice: somewhere in between
Here’s where it gets interesting. If you analyze the actual training data of successful endurance athletes, you rarely find a pure 80/0/20 split. Most top athletes land somewhere between polarized and pyramidal. They do a lot of low intensity, a modest amount of moderate intensity, and regular high intensity.
The key isn’t matching a model exactly, it’s three principles:

Enough easy. The vast majority of your training should be comfortable, below the aerobic threshold. This is where your aerobic base gets built and where the recovery happens that makes your hard sessions possible.

Enough hard. You need regular sessions above the anaerobic threshold to stimulate VO2max, anaerobic capacity and neural adaptations. Two to three intense sessions per week is the sweet spot for most athletes.

Not too much in between. This is the most underrated lesson from TID research. Training in the middle zone isn’t forbidden, but it should be purposeful (tempo runs with a specific race goal, for example), not the default filler you use to fill out your training hours.
Mapping your own intensity distribution
To get a grip on your own distribution, you need to track your training intensity structurally. There are a few ways to do this:
Heart rate zones. The most accessible method. Set three zones based on your lactate thresholds (or a field estimate of them) and analyze, after every session, how much time you spent in each zone.
Power zones. For cyclists and athletes with a power meter. More precise than heart rate because power isn’t affected by fatigue, temperature or caffeine.
Time-in-zone analysis. The core of TID tracking. You want to see, per week, per month and per training block, how your hours are distributed across the three zones. Only then can you spot patterns and adjust.

Practical recommendations
The best approach depends on who you are and how much you train. Here’s a summary by profile.
Recreational athlete (4-6 hours per week). A purely polarized model is hard to execute at this volume. A slightly pyramidal split probably works better: 70-75% zone 1, 10-15% zone 2, 10-15% zone 3. Keep the easy sessions genuinely easy and make the intense ones purposeful.
Advanced athlete (8-12 hours per week). This is where you can move toward a more polarized split: 75-80% zone 1, 5-10% zone 2, 10-15% zone 3. You have enough volume to feed the aerobic engine and enough recovery time between hard sessions.
Competitive/elite athlete (15+ hours per week). A polarized to slightly pyramidal split fits the research best: 80-85% zone 1, 5-10% zone 2, 10-15% zone 3. That huge amount of low intensity looks boring, but it’s exactly what keeps the engine running at this volume.
Time-crunched athletes who want to improve fast. If you genuinely only have 3-4 hours a week, a somewhat higher percentage of zone 3 can be justified. But don’t fall into the threshold trap. Two solid interval sessions a week, combined with easy training, delivers more than five “best effort” sessions.
Bottom line
The polarized vs. pyramidal debate is less black and white than it’s sometimes presented. Both models share the most important principle: the majority of your training belongs at low intensity. The difference lies in how you split the remaining hours.
What the research consistently shows is that too much time in the middle zone is rarely beneficial. Whether you go polarized or pyramidal, avoid letting zone 2 become your default training intensity.
The best approach is one you can execute consistently, one that fits your available hours, and one you can monitor. Measure your training intensity, analyze your distribution, and adjust where needed. The data doesn’t lie, even when it feels like it does.
