Heart rate variability, better known as HRV, used to be the domain of sports labs and academic research. Today almost every serious athlete wears a device that tracks it. WHOOP, Oura, Garmin, Apple Watch: they all hand you a daily HRV score. But what does that score actually mean? And how do you turn HRV data into concrete training decisions?
This article explains what HRV is, how to measure it reliably, and how to set up a practical protocol as a coach so you can put HRV data to real use.
What is HRV?
Your heart doesn’t beat like a metronome. Even at rest, the time between successive beats varies constantly. That variation is called heart rate variability, or HRV.
Say your heart rate is 60 bpm. That doesn’t mean every beat lands exactly 1,000 milliseconds after the last one. One gap might be 950 ms, the next 1,050 ms. Those fluctuations are driven by your autonomic nervous system, which has two branches:
- The parasympathetic nervous system (rest and recovery): slows the heart rate and widens the variation between beats.
- The sympathetic nervous system (fight or flight): speeds up the heart rate and narrows the variation.
A higher HRV generally points to a well-recovered body, where the parasympathetic system dominates. A lower HRV can signal stress, fatigue, or insufficient recovery.
The most common metric is RMSSD (Root Mean Square of Successive Differences), a statistical measure of the variation between consecutive heartbeats and the standard in most consumer devices and scientific literature. Some apps show RMSSD directly, others convert it into their own score on a scale of 0 to 100.
Why HRV matters for athletes
Coaches traditionally judge an athlete’s load and recovery based on training volume, exercise heart rate, and subjective feedback. Those methods are valuable, but they miss a piece of the picture: the overall state of the autonomic nervous system.
HRV fills that gap. It gives you a window into the recovery process that goes beyond muscle repair. HRV responds to:
- Training load: hard sessions temporarily push HRV down.
- Sleep quality: poor or short sleep lowers HRV.
- Mental stress: work, relationships, money worries. The body doesn’t distinguish between physical and psychological stress.
- Illness and overtraining: a declining HRV trend over several days can be an early warning.
- Nutrition and hydration: alcohol, caffeine, and dehydration measurably affect HRV.
For coaches, the useful part is that HRV sometimes reacts before the athlete even notices. An athlete can feel perfectly fine while their HRV already shows a downward trend. That makes it a valuable early warning system.
How do you measure HRV reliably?
Devices
There’s no shortage of devices that measure HRV. The main categories:
- Chest straps (Polar H10, Garmin HRM-Pro): the gold standard for accuracy. They read electrical signals at ECG quality, ideal for controlled morning measurements.
- WHOOP: worn 24/7, measures continuously via an optical sensor (PPG) and automatically calculates a daily recovery score based on HRV, sleep, and other factors.
- Oura Ring: measures HRV overnight through the finger. Comfortable to sleep in, with good correlation to ECG readings for nighttime data.
- Garmin watches: newer models measure HRV during sleep and offer an HRV Status feature that shows trends over time.
- Apple Watch: measures HRV on demand and overnight. Data is available through the Health app or third-party apps.
Every device runs its own algorithm and scale, which means you can’t compare absolute values across devices. Pick one device and stick with it.
The measurement protocol
Consistency matters more than the specific device. The most reliable approach for a controlled measurement:
- Measure every morning, right after waking up.
- Lie still during the measurement (at least 60 seconds, ideally 2-3 minutes).
- Don’t check your phone first. The stress of a full inbox affects the reading.
- Don’t go to the bathroom first. The effort of getting up already shifts your autonomic balance.
- Use the same position every time: lying on your back is the standard.
With devices that measure continuously (WHOOP, Oura, Garmin overnight), the morning protocol matters less, since the device automatically picks the most representative values. Even so, consistency in how you wear the device and your sleep conditions makes the data more reliable.
Reading the data: trends over individual readings
This might be the most important point in this whole article. A single HRV reading on its own says relatively little. It’s the trend over time that carries useful information.
The 7-day rolling average
Most platforms show a 7-day rolling average, and for good reason. HRV fluctuates day to day for all kinds of reasons: what you ate, what time you went to bed, a tense film before sleep. That daily noise makes individual readings unreliable as a basis for decisions.
The 7-day average filters out that noise and reveals the underlying trend. That trend tells you whether the athlete is:
- Recovering steadily: the average stays near baseline or rises slightly.
- Under strain: the average drifts down gradually over several days.
- Overreached: the average sits significantly and persistently below baseline.
Baseline and individual variation
HRV is highly individual. A 25-year-old endurance athlete might have an RMSSD of 80-120 ms, while a 45-year-old recreational athlete sits around 25-40 ms. Both values can be perfectly healthy.
Always compare an athlete’s HRV against their own baseline, never against someone else’s. You build that baseline by measuring consistently for at least two weeks during a period of normal training and lifestyle.
HRV-guided training decisions
Now for the practical part. How do you turn HRV trends into concrete adjustments in the training plan?
When to push on
If the HRV trend is stable or above baseline, the autonomic nervous system is in good balance. This is the moment to:
- Run the planned intensive sessions as scheduled.
- Optionally nudge up intensity or volume if the athlete is in a build phase.
- Trust that the body can handle the load.
When to back off
If the HRV trend drops below baseline over several days (3-5 days), that’s a signal to adjust the plan:
- Swap an intensive session for a recovery workout or an easy endurance run.
- Lower the total weekly volume.
- Pay extra attention to sleep, nutrition, and stress management.
- Schedule a conversation with the athlete to find out what’s going on.
The gray area
Sometimes you see a single low reading while the trend stays stable, or a slight downward trend that’s still within normal range. In those cases, it’s usually best to let the planned session go ahead, but ask the athlete to pay extra attention to how it feels. Does it feel harder than expected? That’s confirmation that something’s up.
What HRV can and can’t tell you
HRV is a powerful tool, but it’s not an all-knowing metric. An honest look at its limits:
HRV can:
- Signal trends in autonomic balance and recovery state.
- Give early warning of overload or illness.
- Help you time intensive training blocks.
- Make the conversation between coach and athlete more objective.
HRV can’t:
- Tell you the cause of a low score (work stress? poor sleep? overtraining?).
- Predict injury risk.
- Give a complete picture without additional data.
- Support comparisons between athletes.
Always combine HRV with other data sources: RPE (Rate of Perceived Exertion), sleep data, mood indicators, and training load. Together they paint a fuller picture than any single signal on its own.
Common mistakes
After years of working with HRV data, we keep seeing the same pitfalls.
1. Overreacting to daily swings
A single low reading is no reason to overhaul an entire training week. HRV fluctuates naturally. Only adjust the plan based on trends over several days, not on one morning’s reading.
2. Ignoring context
Low HRV after a hard race is completely normal and expected. That’s not a red flag, that’s physiological recovery. Always interpret the data in the context of what the athlete did in the days before.
3. Comparing HRV between athletes
“My training partner has an HRV of 90 and I’m at 35, so I must be less fit.” No. HRV is shaped by age, genetics, training history, and countless other factors. It’s an individual metric.
4. Relying on HRV alone
An athlete with a great HRV score who says they feel tired and unmotivated deserves attention. Subjective feedback is at least as valuable as objective data. The best decisions happen when both sources line up.
5. Stopping measurement after a few weeks
The value of HRV data grows the more history you have. After two weeks you have a baseline. After three months you see how the athlete responds to different training blocks. After a year you see seasonal patterns. Consistency in measuring pays off.
A practical protocol for coaches
To close, a concrete protocol you can put into practice tomorrow.
Step 1: Choose a measurement method
Discuss with your athlete which device they already own or are willing to buy. Make sure the device exposes RMSSD data, whether through its own app or an export.
Step 2: Build a baseline
Have the athlete measure every morning for at least 14 days (or wear a wearable continuously). Do this during a period of regular training, not in the middle of a taper week or right after an illness.
Step 3: Set up a traffic-light protocol
Based on the baseline and the 7-day rolling average:
- Green: HRV trend is stable or above baseline. Training proceeds as planned, no adjustments needed.
- Amber: HRV trend drops slightly (5-10% below baseline) over 2-3 days. Keep the planned training but consider lowering intensity. Ask the athlete about sleep, stress, and how they feel overall.
- Red: HRV trend drops significantly (more than 10% below baseline) over 3+ days. Replace intensive sessions with recovery training. Investigate the cause. Schedule a longer conversation with the athlete.
Step 4: Weekly HRV check-in
Set a fixed moment each week (Monday morning, for example) to review the past week’s HRV data. Combine it with:
- The training load of the past week.
- Subjective feedback from the athlete (sleep quality, energy levels, motivation, stress level).
- The plan for the coming week.
This doesn’t have to be a long conversation. Five minutes with the right data in front of you is enough to make informed adjustments.
Step 5: Document and evaluate
Keep track of the adjustments you make based on HRV data and what the result was. After a few months you’ll have a wealth of insight into how individual athletes respond to load and recovery. That knowledge makes your coaching sharper over time.
HRV as part of the bigger picture
HRV-guided training isn’t a goal in itself. It’s an extra layer of information that helps you make better decisions. The best coaches don’t use HRV as a replacement for their experience and intuition, but as a complement to it.
The technology to measure HRV is more accessible than ever. The challenge is no longer collecting the data, it’s interpreting and applying it well. With a consistent measurement protocol, a solid grasp of trends and baselines, and the discipline not to overreact to daily swings, HRV becomes a genuinely useful tool in your coaching toolkit.
Start small. Pick a few athletes, build a baseline, and see for yourself how HRV trends make the conversation about load and recovery more concrete. The data doesn’t lie, but you do have to learn to ask it the right questions.
